Weighted Dips
1.7× bodyweight dips arrived in 2026. Pressing strength used to lag pulling; this is where I closed some of the gap.

How to get there
From my guide Weighted Pull-ups and Dips, which also covers Weighted Pull-ups.
Weighted pull-ups and dips are the barbell squat and bench of calisthenics: simple, measurable, and the base for almost every skill above them. I log them as total load relative to bodyweight, the way the progression chart does. 1.5× means bodyweight plus half again.
Where I am: pull-ups at 1.775× bodyweight, with 1.9× the goal; dips at 1.7× (unlocked in 2026), with 1.85× the goal. Pushing used to lag pulling badly; dips are where I closed some of the gap.
Why bother
- Pull-ups feed the front lever, one-arm chin-up and muscle-up.
- Dips feed the handstand push-up, ring dips and the muscle-up press-out.
- Both are easy to track. When a skill stalls, the strength lift tells me whether it’s strength or technique.
But specificity applies: heavy pull-ups didn’t give me a muscle-up on their own. They raise the ceiling; skill practice uses it.
Programming
- Two hard sets of three to six, after a proper warm-up. Two hard sets left me recovered for the next session; more sets didn’t add much.
- Rest three minutes or more. Heavy pulling is nervous-system work.
- Not after heavy legs. Legs first ruins pull quality.
- Add load only when every rep is clean: chin over the bar from active shoulders; dips to a full-depth bottom.
- Test after a deload, not in the middle of a block. My best singles came the week after one (Deloads and Tendon Adaptation).
Cues
- Pull-ups: brace like a hollow body so the weight doesn’t swing; elbows down and back; finish with the chest up.
- Dips: lean the chest slightly forward, elbows back rather than flared, shoulders down at the top.
- Belt and chain beats a dumbbell between the feet once loads get heavy.
Common mistakes
- Chasing numbers through bad reps. Half-range reps make the number meaningless.
- Testing too often. Maxes are a test of the block, not a workout.
- Letting it crowd out skills. In a skill block, these drop to maintenance: one or two sets a week.
